Two strength days and several walking or cardio days are enough for many beginners. The right schedule depends on your starting level, recovery, health, work, prayer, and family responsibilities.
The public-health target
The CDC recommends that adults work toward at least 150 minutes of moderate aerobic activity, or 75 minutes of vigorous activity, each week. It also recommends muscle-strengthening activity for all major muscle groups on at least two days (CDC guidance).
That target describes a weekly amount. It does not require seven workouts or sessions of a fixed length.
Choose a schedule
| Days | Example | Best fit |
|---|---|---|
| 2 | Two full-body strength workouts with short walks on ordinary days | Very limited schedules or true beginners |
| 3 | Two strength days and one cardio day | Simple balanced start |
| 4 | Two strength days and two cardio days | More aerobic practice without crowding recovery |
| 5 | Three strength days and two cardio days | People recovering well who enjoy more structure |
Daily prayer, commuting, childcare, shift work, school, and caregiving can change which days are realistic. Place the hardest workout where you usually have the most time and energy. A 20-minute session between responsibilities can be more useful than a 60-minute plan that rarely fits.
Recovery signs to watch
Normal effort during a workout is different from a pattern of declining performance. Consider an easier day when soreness changes your movement, several workouts feel worse than expected, sleep is disrupted, motivation drops sharply, or a joint becomes increasingly painful.
The ACSM's 2026 resistance exercise review supports working the major muscle groups at least twice weekly and emphasizes that many different programs are effective (ACSM position stand). More days can distribute the work, but they are not required to begin.
If you miss a day
Move the session to another open day or continue with the next planned workout. Do not place several hard sessions together merely to make the calendar look complete. Judge the plan across weeks rather than treating one missed day as failure.
How Rizanah helps
In the Rizanah mobile app, Train shows a weekly workout plan and guides each session. Workout history records completed exercises, sets, repetitions, load, and effort. You can swap an exercise when another available option fits your equipment or health information, and any progression suggestion must be accepted by you before it changes the plan.
Visit Rizanah to find the mobile app for iOS and Android.
Frequently asked questions
Is two days enough to build strength?
Yes. Two well-designed full-body days can work every major muscle group twice each week. Progress still depends on sufficient effort, gradual increases, food, and recovery.
Can I walk every day?
Many people can repeat easy walking frequently. Build duration gradually and reduce it when pain, illness, or unusual fatigue appears.
The main idea
Begin with two or three planned workout days, keep easier movement around them, and add another day only when your recovery and schedule support it.
