Muscle gain needs progressive resistance workouts, enough protein, and enough total food. A small energy surplus is easier to adjust than a large one that mostly increases food cost and body fat.

Start with your normal meals

Keep your usual food for one week, then add one reliable meal or snack each day. Examples include peanut-butter oats with milk, rice with eggs and lentils, yogurt with fruit and nuts, or a chicken sandwich.

A budget day

MealExample
BreakfastOats, milk, peanut butter, banana, and eggs
LunchHalal chicken thighs, rice, and frozen vegetables
SnackGreek yogurt, fruit, and oats
DinnerLentil and beef chili with potatoes or bread
Optional extraMilk or fortified soy drink and a peanut-butter sandwich

Budget protein list

Compare cost per edible serving rather than package price. Useful choices include eggs, dry lentils and beans, canned tuna, large yogurt tubs, milk, tofu, chicken thighs, and halal ground turkey or beef when discounted. Freeze meat in meal-size portions and follow safe thawing practices.

For most exercising people, the ISSN position stand describes 1.4 to 2.0 grams of protein per kilogram per day as sufficient (ISSN protein position stand). More is not automatically more muscle.

Seven-day rotation

Cook two proteins, two carbohydrate bases, and several vegetables. Rotate chicken rice bowls, lentil pasta, tuna potatoes, egg fried rice, beef and bean chili, tofu noodles, and a leftover bowl. This creates variety without buying seven sets of ingredients.

Adjust with the trend

Weigh under similar conditions several times per week only if weight tracking is appropriate for you. Review a weekly average alongside strength, appetite, digestion, and waist or clothing changes. If neither weight nor gym performance changes after several consistent weeks, add a modest portion. If weight rises faster than intended or digestion suffers, reduce the extra food.

How Rizanah helps

In the Rizanah mobile app, Meals lets you log food, see protein and other nutrition totals, plan meals, save meals, browse or create recipes, and keep pantry and grocery lists. Foods and recipes can display halal guidance, including labels that tell you when an item needs checking. Those labels support your review, but they do not replace current certification or the exact package information.

Visit Rizanah to find the mobile app for iOS and Android.

The main idea

Add a modest amount of affordable food, distribute protein across the day, and change portions from several weeks of evidence.

People with medical nutrition needs or a history of disordered eating should seek individualized guidance.
