Progressive overload means asking your body to do a little more over time. The increase can be more weight, more repetitions, better control, a longer range of motion, or less assistance. It does not mean making every workout harder.
Five ways to progress
| Method | Example |
|---|---|
| Add repetitions | Move from 8 to 10 controlled squats |
| Add load | Move from 10 to 11 kilograms |
| Add a set | Move from 2 sets to 3 |
| Improve the movement | Use a fuller comfortable range |
| Reduce assistance | Use less support during a split squat |
Change one part at a time. This lets you see what caused progress or excessive fatigue.
Use a repetition range
Suppose your plan says 8 to 12 repetitions for two sets. Choose a load that lets you complete at least 8 with steady form and leaves roughly two or three good repetitions available. Over several workouts, build toward 12. When both sets reach 12 comfortably, add a small load and return near 8.
This is a tool, not a law. Some exercises need very small changes, and available equipment may force you to add repetitions before load.
Progress is not perfectly straight
Sleep, stress, illness, menstrual symptoms, fasting, travel, and equipment can change performance. Repeating the same useful workout is sometimes the correct choice. A planned easier week can also help manage fatigue. The ACSM progression model describes systematic changes in load, volume, rest, and frequency rather than constant maximum effort (position stand).
Know when not to add more
Keep the current level when form breaks early, soreness disrupts daily activity, pain appears, or performance has fallen across several sessions. First check sleep, food, recovery time, technique, and whether the plan added too much at once.
How Rizanah helps
In the Rizanah mobile app, Train shows a weekly workout plan and guides each session. Workout history records completed exercises, sets, repetitions, load, and effort. You can swap an exercise when another available option fits your equipment or health information, and any progression suggestion must be accepted by you before it changes the plan.
Visit Rizanah to find the mobile app for iOS and Android.
The main idea
Do slightly more only after you can do the current amount well. Progress one variable, record the result, and allow easier days when your body or life requires them.
