Home workouts reduce travel time and make it easier to control privacy, temperature, and session length during Ramadan. These plans use a clear floor space and a sturdy chair. Choose the 15-minute version before iftar or the 30-minute version when food and fluid are available.
The 15-minute plan
Complete two rounds at an easy to moderate effort.
| Exercise | Amount |
|---|---|
| Chair squat | 8 repetitions |
| Wall push-up | 8 repetitions |
| Supported reverse lunge or step-back | 6 each side |
| Hip hinge | 10 repetitions |
| Bird dog at a chair or floor | 6 each side |
| Easy march | 60 seconds |
Rest whenever needed. Use this before iftar only when you feel well, the room is cool, and the session ends near sunset.
The 30-minute plan
Complete three rounds of 8 to 12 chair squats, elevated push-ups, split squats or step-ups, single-leg or regular glute bridges, towel isometric rows against your own controlled resistance, and dead bugs. Rest 60 to 90 seconds between rounds. After iftar, allow food to settle and keep water available.
Make it quiet and private
Replace jumping with marching, fast step-ups with controlled chair squats, and floor movements with standing versions when needed. Close curtains, check camera sightlines, silence smart displays, and keep the floor clear. A folded rug can slide, so use a stable exercise mat or bare nonslip surface.
Ramadan performance results vary, and reviews support adjusting workout load, timing, nutrition, hydration, and sleep rather than using one fixed prescription (systematic review).
Stop for chest symptoms, faintness, confusion, severe weakness, or heat-illness signs. Choose supported exercises or clinical guidance when balance, pregnancy, injury, or a medical condition changes what is safe.
How Rizanah helps
In the Rizanah mobile app, fasting settings can follow prayer-based or custom eating windows. Meals includes food and water logging, while Train keeps your weekly workout plan and completed workout history. Rizanah does not read sleep or symptoms and does not automatically change a workout because you are fasting, so you remain responsible for choosing a safe time and adjusting or stopping when needed.
Visit Rizanah to find the mobile app for iOS and Android.
The main idea
Use the short plan for a controlled before-iftar session and the longer plan when hydrated. Keep the room safe, the movements quiet, and the effort appropriate.
