This workout uses a chair and requires no jumping. The goal is to finish feeling that you practiced useful movements, not that you survived a test.
The minute-by-minute plan

Within each two-minute block, move for about 30 seconds and rest for about 30 seconds. Repeat once. You can use 20 seconds of movement and 40 seconds of rest when needed.
Chair-supported options
Keep one or both hands on a stable chair for marching, side steps, and knee lifts. For sit-to-stands, use your hands to assist. Make wall push-ups easier by standing closer to the wall.
The chair should sit on a surface where it cannot slide. Do not use a chair with wheels.
Use a simple effort scale
Rate effort from 0 to 10. Zero is complete rest and 10 is the hardest effort you can imagine. Aim for about 4 to 6 during most of this beginner workout. You should be able to speak, although your breathing may be faster.
Slow down or rest if control disappears. Stop for sharp pain, chest pressure, faintness, confusion, or severe breathing difficulty.

The CDC notes that some physical activity is better than none and encourages adults to work toward aerobic and muscle-strengthening targets over time (CDC guidance). Your starting dose can be smaller than the long-term target.

Move for short blocks, rest before form breaks down, and repeat the workout two or three times each week. Progress by adding a little work time to movements you already control.
