This meal plan gives you a useful structure without deciding that every reader needs the same amount of food. Each main meal includes a protein food, a carbohydrate-rich food, produce, and an optional fat or sauce. Adjust the portions to your appetite, body size, activity, health needs, and goals.

The flexible plate

Use your plate as a starting guide:

  • Fill about half with vegetables or fruit.
  • Use about one quarter for a protein food.
  • Use about one quarter for rice, bread, potatoes, pasta, or another grain.
  • Add water and a small amount of oil, nuts, seeds, avocado, or sauce when wanted.

This is a planning tool rather than a medical prescription. Children, pregnant people, competitive athletes, and people managing diabetes, kidney disease, food allergies, or an eating disorder may need individualized care.

Change the portion, not the whole meal

If you need more energy, add rice, bread, potatoes, fruit, milk, or olive oil. If a meal is larger than you need, reduce one portion and keep the protein and produce. Hunger, fullness, workout performance, and weight trend over several weeks provide more information than one meal.

Halal substitutions

Look for halal verification on meat, poultry, gelatin-containing yogurt, broth, sauces, cheese enzymes, and processed foods when their sources are unclear. IFANCA identifies gelatin, glycerin, whey, flavors, enzymes, and mono- and diglycerides as ingredients that may need closer checking (IFANCA shopper guide). Certification standards and personal religious decisions can differ, so use a certifier and scholar you trust.

Plant proteins, eggs, fish, plain dairy, and simple grains can reduce the number of uncertain ingredients, although every packaged food still deserves a label check.

Protein foods

Halal chicken, lean beef or turkey, canned tuna or salmon, eggs, lentils, chickpeas, beans, tofu, Greek yogurt, cottage cheese, milk, or fortified soy drink.

Carbohydrate foods

Oats, rice, potatoes, whole-grain bread, wraps, pasta, couscous, fruit, and dates.

Produce and extras

Choose vegetables you will eat, including frozen options. Add berries, bananas, apples, olive oil, nuts, seeds, hummus, herbs, and spices.

Store food safely

Refrigerate perishable cooked food within two hours, or within one hour when the surrounding temperature is above 90°F. USDA guidance says cold food should stay at 40°F or below (USDA takeout safety). Divide large batches into shallow containers so they cool faster.
