This plan begins with bodyweight movements and uses a loaded backpack only when you need more resistance. It covers pushing, squatting, hinging, pulling, core work, and conditioning.

Complete two or three rounds on two nonconsecutive days each week. Rest long enough to begin the next set with control.
Pulling safely at home
Do not assume a table, door, railing, or towel anchor can hold your body weight. A towel isometric row performed while seated is the lowest-equipment option. A properly installed resistance-band anchor provides a clearer way to progress.
Add backpack resistance
Use a backpack without damaged straps. Fill it with soft, stable items such as tightly packed towels and sealed containers. Weigh it if possible. Hold it at your chest for squats or wear it snugly for incline push-ups. Do not use loose or sharp objects.
Add backpack load only after reaching the top of the repetition range with good control. The ACSM progression model recommends a small load increase after a person repeatedly exceeds the planned repetitions (ACSM progression guidance).

More work is not automatically better. Increase rounds, repetitions, resistance, or difficulty one at a time.
