This four-week starter plan combines two strength workouts, simple meals, walking, prayer-aware scheduling, and weekly reflection. It is designed to create a base rather than produce a dramatic transformation in 28 days.

Set up before week one

Choose two nonconsecutive workout days and attach each to a prayer window that normally works. Pick a backup window, gather simple equipment, and tell one supportive person.

Use a chair, resistance band, and dumbbells if available. A loaded backpack can replace a weight for some exercises when it is secure and comfortable.

A simple meal framework

Your schedule might place strength work after Asr on Monday and Thursday, with walks after Fajr on three other days. Prayer times change, so the anchor can move. Protect the prayer, sleep, and family responsibilities rather than forcing a fixed clock time.

Review each Friday or weekend

Answer four questions in one paragraph:

  1. Which workouts did I complete?
  2. What became easier or stronger?
  3. What blocked the plan?
  4. What one change will I make next week?

Avoid judging the month from daily weight. Better technique, more repetitions, improved energy, and a routine that survived a busy day are meaningful results.
