A useful Ramadan meal plan supplies enough food and fluid between iftar and suhoor without demanding perfect meals. Build each eating time from protein, carbohydrate, produce, fat, and fluids, then adjust portions to your body, goal, culture, budget, and medical needs.
A simple day
| Time | Example |
|---|---|
| Iftar opening | Water, dates, and soup or fruit |
| Main meal | Chicken, rice, vegetables, and yogurt |
| Later snack | Milk or soy drink with fruit and nuts |
| Suhoor | Oats, eggs or yogurt, berries, nut butter, and water |
Vegetarian options include lentils, beans, tofu, tempeh, eggs, dairy, and fortified soy foods. Choose halal-certified meat and poultry where certification is needed, and verify supplements or processed foods separately.
Spread protein across the window
Do not place all protein in one enormous meal if that causes discomfort. Include a meaningful source at iftar, a later snack or meal, and suhoor. A sports-nutrition position stand reports that about 1.4 to 2.0 grams per kilogram daily can meet the needs of many exercising adults, though individual needs and clinical conditions vary (position stand). You do not need to calculate this number to build balanced meals.
Include carbohydrate and fat
Carbohydrate supports workouts and replaces stored fuel. Rice, potatoes, oats, bread, couscous, fruit, beans, and dairy can all contribute. Fat adds energy and flavor through olive oil, nuts, seeds, avocado, and other foods. Someone trying to maintain or gain weight may need energy-dense additions, while someone seeking loss can use measured portions without removing whole food groups.
Plan fluids and comfort
Drink at several points from iftar to suhoor. Soups, yogurt, fruit, and vegetables also provide fluid. Very salty meals may increase thirst, but sodium is also an essential nutrient and sweat losses vary. People with blood pressure, heart, or kidney conditions should follow their clinical plan.
How Rizanah helps
In the Rizanah mobile app, fasting settings can follow prayer-based or custom eating windows. Meals includes food and water logging, while Train keeps your weekly workout plan and completed workout history. Rizanah does not read sleep or symptoms and does not automatically change a workout because you are fasting, so you remain responsible for choosing a safe time and adjusting or stopping when needed.
Visit Rizanah to find the mobile app for iOS and Android.
The main idea
Use several eating opportunities, include protein more than once, keep carbohydrate in the plan, and spread fluids through the night. Repeat meals that are nourishing, affordable, and comfortable.
