A pair of dumbbells can work your legs, hips, chest, back, shoulders, arms, and core. The 20-minute plan below covers the essentials. The 40-minute plan adds volume and single-side work.
Before you start
Use a clear floor, a stable chair or bench, and dumbbells you can control. Adjustable dumbbells are convenient, but fixed weights also work. Warm up for three to five minutes with marching, easy squats to a chair, arm circles, and unloaded hip hinges.
The 20-minute plan
Complete two rounds. Rest as needed between exercises.
| Exercise | Sets × repetitions |
|---|---|
| Goblet squat | 2 × 8–12 |
| Dumbbell floor press | 2 × 8–12 |
| One-arm dumbbell row | 2 × 8–12 each side |
| Dumbbell Romanian deadlift | 2 × 8–12 |
| Suitcase carry or hold | 2 × 20–40 seconds each side |
The 40-minute plan
| Exercise | Sets × repetitions |
|---|---|
| Goblet squat | 3 × 8–12 |
| Dumbbell Romanian deadlift | 3 × 8–12 |
| Dumbbell floor press | 3 × 8–12 |
| One-arm dumbbell row | 3 × 8–12 each side |
| Supported split squat | 2 × 6–10 each side |
| Seated dumbbell press | 2 × 8–12 |
| Suitcase carry | 2 × 20–40 seconds each side |
Perform either plan twice each week on nonconsecutive days. A third day can be added after several weeks if recovery is good and you have a clear reason for more work.
Substitutions
| If this does not fit | Use this |
|---|---|
| Goblet squat | Chair squat holding one dumbbell |
| Floor press | Incline push-up |
| One-arm row | Chest-supported row on an incline bench |
| Romanian deadlift | Dumbbell hip bridge |
| Split squat | Low step-up or another squat set |
| Overhead press | High-incline dumbbell press |
How hard should it feel?
Finish most sets with about two or three good repetitions left. Rest one to three minutes, with longer rests after squats, hinges, and presses when needed. The current ACSM review found that resistance exercise improves strength and physical function across many program styles. Consistency and sufficient effort matter more than using an elaborate method (ACSM position stand).
When to increase the dumbbell
Keep the same weight until you reach the top of the repetition range on every set with steady form. Add the smallest available amount, then begin near the lower end again. Older ACSM progression guidance suggests increasing load by about 2 to 10 percent when a person can repeatedly perform one or two repetitions above the target (ACSM progression model). The smallest dumbbell jump may be larger than that, so adding repetitions first is often practical at home.
How Rizanah helps
In the Rizanah mobile app, Train shows a weekly workout plan and guides each session. Workout history records completed exercises, sets, repetitions, load, and effort. You can swap an exercise when another available option fits your equipment or health information, and any progression suggestion must be accepted by you before it changes the plan.

The main idea
Choose the duration you can repeat, work the whole body twice each week, and add weight only after you control the top of the repetition range.
