Full-Body Dumbbell Workout at Home: Two Weekly Plans

Choose a 20-minute or 40-minute full-body dumbbell workout with substitutions, effort guidance, and a simple load progression rule.

A pair of dumbbells can work your legs, hips, chest, back, shoulders, arms, and core. The 20-minute plan below covers the essentials. The 40-minute plan adds volume and single-side work.

Before you start

Use a clear floor, a stable chair or bench, and dumbbells you can control. Adjustable dumbbells are convenient, but fixed weights also work. Warm up for three to five minutes with marching, easy squats to a chair, arm circles, and unloaded hip hinges.

The 20-minute plan

Complete two rounds. Rest as needed between exercises.

Perform either plan twice each week on nonconsecutive days. A third day can be added after several weeks if recovery is good and you have a clear reason for more work.

How hard should it feel?

Finish most sets with about two or three good repetitions left. Rest one to three minutes, with longer rests after squats, hinges, and presses when needed. The current ACSM review found that resistance exercise improves strength and physical function across many program styles. Consistency and sufficient effort matter more than using an elaborate method (ACSM position stand).

When to increase the dumbbell

Keep the same weight until you reach the top of the repetition range on every set with steady form. Add the smallest available amount, then begin near the lower end again. Older ACSM progression guidance suggests increasing load by about 2 to 10 percent when a person can repeatedly perform one or two repetitions above the target (ACSM progression model). The smallest dumbbell jump may be larger than that, so adding repetitions first is often practical at home.
